What's the right way to train for muscle growth?

Do enough hard sets per week, eat enough protein, and train through a full range of motion. Almost everything people argue about — how often you train, whether you go to failure — matters far less than the total work you put in.

What to do right now

  • Count your hard sets per week, per muscle. This is the number that predicts growth. Add sets before you change anything else.
  • Fit them into your week however suits you. Twice a week is convenient, not magic.
  • Eat 1.6–2.2 g of protein per kg of bodyweight, then stop thinking about it.
  • Use a full range of motion, especially the stretched part of the movement.
  • Stop one or two reps short of failure on most sets. You lose nothing, and you can do more sets.
  • Protect your sleep, though the evidence here is weaker than the rest of this list.

New to lifting? The first two lines are 90% of it. The rest is worth knowing once those are habit.

What matters most, in order

Each of these is a separate claim with its own evidence and score — follow the link to see the studies, the numbers and how much they can be trusted.

1. Total weekly volume. Training each muscle 3+ times per week is better than once — the evidence says frequency itself does very little once total work is matched. Frequency is how you schedule your sets, not a driver of growth on its own. One exception: for strength rather than size, training more often does help.

2. Protein. Higher protein intake increases muscle growth — real, and it stops mattering above a threshold well below what supplement marketing implies.

3. Range of motion. Full range of motion is better than partial reps — mostly true, but the reason is the stretched position rather than completeness. A partial rep done at a long muscle length can beat a full one; a partial done short does close to nothing.

4. Sleep. Sleep quality significantly affects muscle growth — the direction is credible and the mechanism is plausible, but the evidence is thinner than the confidence around it. Worth protecting, not worth panicking over.

5. Training to failure. Training to failure maximizes hypertrophynot supported. It is neither required nor harmful; it simply does not change the outcome much. What it costs is fatigue, and that only hurts if it eats into point 1.

The honest summary: the things that decide whether you grow are boring and countable. The things that get argued about are mostly rounding errors.
